    Most runners spend months planning their training. They track their mileage, map their long runs, and research the best shoes. Then race morning arrives, and they grab whatever is in the kitchen and hope for the best.

    Nutrition does not have to be complicated, but it does have to be intentional. What you eat before, during, and after a run directly affects how you perform and how quickly you recover. Get it right and you feel strong through the finish. Get it wrong and you hit the wall, cramp up, or spend the final miles running on empty.

    This guide covers everything you need to know about running fuel, organized by run distance so you can match your nutrition to exactly what your body needs.

    What you eat before, during, and after a run depends heavily on the distance you are covering. For shorter runs under an hour, pre-run nutrition and post-run recovery are what matter most.     The Three Macronutrients Every Runner Needs to Understand

    Before getting into timing and specific foods, it helps to understand what each macronutrient actually does for you as a runner.

    Carbohydrates: Your Primary Running Fuel

    Carbohydrates are the most important fuel source for running, particularly at moderate to high intensities. When you eat carbohydrates, your body converts them into glucose, which circulates in your blood, and glycogen, which is stored in your muscles and liver. During a run, your body draws on both.

    The harder you run, the more heavily you rely on carbohydrates. Once your glycogen stores are depleted, performance drops sharply. This is what runners refer to as hitting the wall.

    High-quality carbohydrate sources include oats, rice, whole grain bread, pasta, potatoes, fruit, and legumes. When fueling close to a run, simpler and more easily digested carbohydrates work best since they clear your stomach quickly and reduce the risk of GI distress.

    Despite the popularity of low-carbohydrate diets, they are not well-suited to distance running. Undereating carbohydrates leaves your glycogen stores partially depleted and limits both your performance and your recovery.

    Protein: The Recovery Macronutrient

    Protein is not a primary fuel source during running, but it plays a critical role in what happens afterward. Running stresses your muscle fibers, and protein provides the amino acids needed to repair and rebuild them.

    Adequate protein also helps slow the digestion of carbohydrates, which extends their energy release. This is particularly useful during long training blocks and ultra-distance events where sustained energy matters.

    Good protein sources for runners include eggs, chicken, fish, lean beef, Greek yogurt, cottage cheese, tofu, edamame, and legumes.

    Fat: The Slow-Burn Supporter

    Fat becomes more relevant as a fuel source during low to moderate intensity exercise, such as easy recovery runs. It also supports hormone production, aids vitamin absorption, and promotes satiety throughout the day.

    Healthy fat sources include avocado, olive oil, nuts and nut butters, seeds, and oily fish like salmon. You do not need to actively chase fat intake as a runner. A diet that includes these foods naturally will cover your needs.

    What to Eat Before a Run

    Pre-run nutrition has two goals: making sure your glycogen stores are adequately topped up and avoiding anything that causes stomach issues mid-run.

    The Full Pre-Run Meal (2 to 3 Hours Before)

    If you have two to three hours before your run, you have time for a proper meal. Aim for a plate that is carbohydrate-forward with a moderate amount of protein and minimal fat and fiber. Fat and high-fiber foods slow digestion and can cause cramping or GI discomfort when you start running.

    Solid options include:

    • Oatmeal with banana and a small amount of nut butter
    • A bagel with eggs and a piece of fruit
    • Rice with grilled chicken and a light vegetable
    • Pasta with a tomato-based sauce and lean protein

    The portion size should reflect the run ahead. A short easy run does not require the same fueling as a 20-mile long run.

    The Quick Pre-Run Snack (30 to 60 Minutes Before)

    When you are running within an hour of waking up or simply do not have time for a full meal, a small carbohydrate-rich snack is enough to give your body usable fuel without sitting heavy in your stomach.

    Good choices include a banana, applesauce, a handful of crackers, white toast with a thin layer of jam, or a sports drink. Keep fat and protein low at this point since they slow gastric emptying and increase the risk of discomfort.

    If your half marathon will take you longer than 75 to 90 minutes, plan to take on carbohydrates during the run. One to two gels or the equivalent in chews or sports drink is often enough. Practice this in training rather than trying new products on race day.

    The night before a half marathon, eat a balanced dinner with a good portion of complex carbohydrates. The morning of the race, eat a familiar pre-run meal two to three hours before the start. Keep the meal simple and tested.

    Marathon: The Distance That Demands a Fuel Strategy

    The marathon is where nutrition strategy makes the biggest difference. Most runners will spend three to five or more hours on their feet, which far exceeds what the body can support on glycogen alone.

    Carb-loading in the 24 to 48 hours before a marathon can meaningfully increase your glycogen stores going into the race. This means eating larger portions of easily digestible carbohydrates like white rice, pasta, bread, and potatoes, while reducing fiber, fat, and protein intake relative to your usual diet. It is not an excuse to eat everything in sight but a deliberate, moderate increase in carbohydrate intake paired with reduced training load so your body can actually store what you are consuming.

    During the marathon itself, the general recommendation is 30 to 60 grams of carbohydrate per hour for efforts up to about 2.5 hours. For slower runners covering more than 2.5 to 3 hours, aiming closer to 60 to 90 grams of carbohydrate per hour becomes more important.     The key is to start fueling early, before you feel like you need it. By the time you notice your energy flagging, you are already behind.

    What to Eat After a Run

    Recovery nutrition is often underestimated. Many runners finish a workout and either skip eating because they are not hungry, or reach for whatever is fastest without thinking about what their body needs.

    The 30-Minute Recovery Window

    In the 30 minutes after finishing a run, your body is primed to replenish glycogen and begin muscle repair. A small snack that combines carbohydrates and protein during this window accelerates the recovery process.

    Quick recovery options include:

    • Chocolate milk or a flavored milk drink

    Running alone is rarely enough for weight loss if the diet is not also addressed. Combining running with a moderate calorie deficit, adequate protein to preserve muscle, and a diet built around whole foods is the most effective approach.

    If you are running to lose weight, prioritize your pre-run and post-run nutrition regardless of the calorie goal. Running on empty and skipping recovery nutrition will not accelerate fat loss. It will undermine your training and make the process harder than it needs to be.

    Anyone pursuing weight loss through running while also training for a race should be especially careful about underfueling. Performance and weight loss goals can coexist, but they require careful management and realistic timelines.

    Running Nutrition for Female Runners

    Female runners have a few nutritional considerations that deserve specific attention.

    Calcium and vitamin D are particularly important for bone health. Distance running places repetitive stress on the skeleton, and without adequate calcium and vitamin D intake, the risk of stress fractures increases. Good sources of calcium include dairy products, fortified plant milks, tofu, edamame, and canned fish with bones. Vitamin D is found in fatty fish, fortified cereals and dairy, and eggs.
